💥 Teen & Youth Strength & Speed: Summer Starts June 15!

Summer is almost here, and that means it’s time for one of our favorite ICA traditions – the summer Teen & Youth Program!

Our Teen Strength & Speed (ages 13–17) and Youth Strength & Speed (ages 8–12) programs are built to develop strength, explosive power, speed, coordination, and mobility in a safe, fun, and encouraging environment. Whether your child is brand‑new to training or already deep into their sport, our coaches know how to meet them where they are and help them level up.

More than just workouts, these sessions build:

  • A lifelong love of movement
  • Confidence in and out of the gym
  • Solid technique and training knowledge
  • Athleticism that carries over to every sport

Our summer session kicks off June 15, and we’re ready to help your kids have their strongest, fastest, fittest summer yet — and return to their fall sports fitter than they left.

Youth Program (Ages 8 – 12)

  • Monday: 7:00 – 7:45 PM

Teen Program (Ages 13 – 18)

  • Monday: 7:00 – 8:00 PM
  • Tuesday: 10:30 – 11:30 AM
  • Wednesday: 7:00 – 8:00 PM
  • Thursday: 10:30 – 11:30 AM — FREE SESSION! The Thursday Teen class does not count toward class totals. It’s available to all Phoenixville area Teens — no ICA membership required. Finally! ICA Kids is coming in two weeks! ICA Kids sessions are taught in the same structured environment you’re used to and are led by Karen (Sarge). Each ICA Kids session is five weeks long, and classes are scheduled at 9am on Sundays.

Our first session will begin on Sunday, January 25th and will be offered to kids ages 7-12.  Classes will be about 45 minutes in length, and during each class, we will warm up (usually by playing a game), complete a kid’s WOD, and finish by working on a skill.

The five week session costs $75, and space is limited to 10 kids, with a minimum of 4. If you have questions, contact Sarge. To sign up, talk to John or Nikki next time you’re at the gym.

CrossFit Open Registration Starts Thursday!

Even if you’re new to CrossFit, chances are you’ve heard of the “Open.” The 2015 CrossFit Open season is upon us!! Read below to learn more about the Open and how you can get involved.

What is the “Open?”

Officially, the Open is the first level of competition for athletes to qualify for the CrossFit Games.  However, for 99.999% of CrossFitters, the Open is simply a once-a-year opportunity to push yourself to new limits, experience the intensity of competition, and see how you stack up against CrossFitters around the world. (Last year, over 200,000 people registered for the Open!) To learn more about the CrossFit Games check out these links:

This year, there are 2 major changes to the Open. First, they are introducing a scaled division, so athletes can choose the programming that best matches their abilities (more on this in the FAQs, below). Also, they are introducing a Teenage Division, for athletes ages 14-17.

When is the “Open?”

This year, the Open season will run from February 26 – March 30.   Every Thursday for 5 consecutive weeks an Open workout will be posted to the Games website at 8:00pm. Registered athletes will have until that Monday at 8:00pm to complete the workout and post their scores online.  All scored are validated either by video submission or by the affiliate owners.

When and Where Can I do the Open WODs?

At ICA, we will run the Open WODs on Fridays during all 6 classes. You DO NOT need to be registered for the Open to come do the workouts!  If a registered athlete can not make it to a Friday workout, please let us know as soon as possible. We will do our best to arrange for a judge to be available over the weekend or on Monday. However, there are no guarantees, so please do your best to attend on Friday!

Other FAQS:

1. What if I need to scale an Open WOD?

For the first time ever, scaled versions will be available for all Open workouts, so athletes can choose the programming that best matches their abilities. The intent of the scaled workouts is to allow everyone who wants to compete, to compete at an appropriate level. Choosing the scaled version of the workout one week will not prevent an athlete from doing the next workout as prescribed. Those athletes who choose to do all five Open workouts scaled will be visible on the Scaled Leaderboard, where they can compete with their peers.  However, the scaled workouts are not for anyone who’s fighting to advance to the next stage of the CrossFit Games season. One rep of the prescribed version of the workout will be ranked ahead of the best score of the scaled version of the workout—we want to celebrate and reward the hard-earned first-ever chest-to-bar pull-ups, double-unders and snatch PRs. If you cannot get one rep of the prescribed version of the workout, or simply find the scaled workout more appropriate for you, you’ll be able to opt for scaled.  

2. What’s the deal with the Teenage Division?

The teenage division is for athletes who are between 14 and 17 years old as of the close of score submissions for Open Workout 15.1 (March 2). The teenage division will have an overall Leaderboard, and the teens will perform a different version of the Open workout than the adult male and female competitors. The winners of the teenage division will be crowned after the fifth and final week of the Open. Teens will not be in the running for regionals as a team or individual competitor.

3. What about Masters?

There are Masters divisions in 5 year increments for athletes over the age of 40. Each age bracket will have its own scaled version of the Open WOD. At the end of the Open, the world’s top 200 masters athletes in each age division will be automatically entered into the Masters Qualifier, which is a second online competition that will take place April 23-27.

4. How do I qualify for Regionals?

At the end of the Open, the top 20 men, 20 women, and 15 teams from each region are invited to the Regionals. Any athlete who is attempting to qualify for Regionals is required to use a registered Judge (all ICA coaches will be registered judges), and all of their Open workouts must be videotaped. 

5. Will the Friday Open WOD count as one of my classes for the week?

Yes, the Open WOD will count as a class, so any punchcard or 2x/week members should plan accordingly.

6. How much does it cost to register for the Open?

Historically registration has been $20 for individual athletes; we expect this year to be the same.

7. Okay, I’m in. How do I register?

Register on the CrossFit Games website. Remember to choose CrossFit Phoenixville as your affiliate!! If you have any questions, talk to John, Nikki or any of your coaches.

Class Notes: All 6 heats are currently full! It is not our intention to lock anyone out of this WOD, so if you didn’t make it into a heat and want to attend, please email, text, or call. We’ll find you a heat!!

Warm Up:  There will be no coach-led warm up tomorrow. Athletes are responsible for showing  up 20-30 minutes before your scheduled heat to get warmed up, decide on scales, and practice the movements.  We’ll be opening the gym around 6:45/7:00am.

Scaling Options: This is a long WOD, so don’t be afraid to scale! One option is to only do the even numbered rounds. Meaning, only ever start on an even number, but once you start the round you do all the movements above it. If you are a newer athlete please ensure you ask questions of the coaches and more experienced athletes! We are all here to help!

  3. Complete 3 rounds for max reps of 1 minute on, 1 minute off: DB thrusters (50/30#), bar muscle ups, row (1cal=1rep), burpees
  4. Hang power snatch 8×3 (75%) then 30 partner medball tosses NFT

Meat Notes:  Some ICA members have ordered pig shares that will be showing up for the evening classes on Friday.  Daryl (our meat liaison) has three 1/8ths of a cow available if anyone wants one!  Cost for the beef is $395.

WOD Notes:  Even though this workout is “for time”, the movements are far more effective in a controlled manner.  The goal is to minimize rest but still uphold the integrity of the movement.

WOD Notes:  This workout will have a 15 minute cap. You should have at least 30 seconds after burpees in each minute to complete reps.  We can scale the number of burpees and the weight used to get the desired outcome.  Compare to 121010.

Functional Movement Screens Now Available!

Movement matters! Good movement quality is essential to reducing the risk of injury and reaching optimal levels of performance. The Functional Movement Screen (FMS) is a systematic screening tool that is used to identify limitations and asymmetries in fundamental movement patterns. Based on the results of an individual’s screen, corrective exercises are assigned to address the underlying mobility and motor control issues. 

Nikki obtained her FMS certification in November and is now offering FMS screens to our members and athletes from the local community. If you are interested in being screened, check out the details below and email us to set up a time! It is preferred that you do not workout before your screen so that the test results reflect your true functional abilities.  Expect to devote about 15 minutes/day to your corrective exercises, 4-5 days/week, for 6 weeks. 

If you’re looking for a last minute gift for your loved one, consider giving an FMS Screen! ICA gift cards are available for screens as well as personal training and memberships.

FMS Basic  – One 30-minute session, includes:

  • A complete FMS screen (7 movements)
  • Assignment of corrective exercises based on your results

Holiday Adopt-a-Family

As many of you remember, for the last two years the ICA community has generously participated in the Kelly Anne Dolan Memorial Fund Adopt-a Family Program.  As part of this program, we collect gifts and gift cards for local families in need.  This year we have been asked to sponsor two families, totaling five kids. These families have children with serious health problems that have stressed the families emotionally and financially.  We have the chance make these families’ holiday wishes come true!!

If you are interested in donating, there are several ways you can help: buy gifts off the kids’ wish lists (see below), buy gift cards that we will pass along to the families, or provide monetary donations that we (John and Nikki) will use to purchase gifts for the families.

A few notes:

  1. Donations and gifts are due Monday December 8.
  2. All gifts must be unwrapped but labeled with the family reference number (see below)
  3. Preferred grocery gift cards: Pathmark
  4. Preferred department store gift cards: Target, Walmart, Old Navy
  5. Lightly used toys are welcome

Family 1, Reference haf2014-001277

John and his brother Billy were born prematurely at 25 weeks gestation. They had a very lengthy hospital stay and were discharged in September. They have developmental delays, feeding challenges, and John has a diagnosis of Retinopothy. He sees specialists for his many medical needs, is on an apnea monitor and receives tube feedings to address feeding challenges. Both John and Billy receive Early Intervention Services and skilled nursing. John’s mother used up all of her maternity leave and has been without an income for several months while caring full time for the boys. The financial strain caused by the boys’ medical care and costs associated with the hospital stays has been significant, and the family has fallen behind on many utility bills. The family would appreciate any of the items listed below, as well as gift cards to Target.

Community Notes: We had a great suggestion from a current member that we are excited to put into action! After completing Fundamentals, all new members will be paired with an experienced ICA “mentor.”  The mentor is someone who the new member can contact with questions about anything from what to wear, what to eat, what is that movement in the WOD, etc. We also expect the mentor to reach out proactively to help the new member feel welcomed and a little more at ease!   3. Complete 5 rounds for time of: 10R/10L barbell step ups (135/95#), 10 evil wheels, max strict pull ups, rest 60s between rounds
  4. Shoulder Press 5×5 (75%) then 50 yd handstand walk
  5. Complete 3 rounds for time of 400m run, 50 air squats
  6. Complete 21-15-9 reps for time of power snatches (115/75#) and toes to bar

Come in between 4:30 and 7:30 to make up one of the last 6 workouts.  This week the choices are:

  1. “Mary” – AMRAP in 20 minutes of 5 HSPU, 10 pistols, 15 pull ups
  2. Hang Clean 7×3 (75%) then 20 skin the cats NFT
  3. AMRAP in 12 minutes of 4 power cleans (65%), 10 burpees
  4. Choose your own!  Complete 800m run, 60, 50, 40, 30, 20 reps, 800m run.  Choose from burpees, wallballs (20/14# to 10/9′), box jumps (24/20″), Russian twists (45/25#), KBS (53/35#)
  5. “D.T.” Complete 5 rounds for time of 12 deadlifts, 9 hang power cleans, 6 push jerks all at 155/105#)
  6. Inverse banded back squat 10×1 (100%) then 400m sled drag (25% SDC)
